Bit better today , still aching but not as bad.
Riding to work yesterday i noticed i was trying to grind and had to think to drop a gear and spin , on the turbo which aggravated it i did a hard session with an average cadence of 80 but very intense for me of around 3.5 up to 4 w/ kg for an hour

Sounds like it needs ice and rest

Get that corporate health care cover working! Last year I had a similar knee discomfort onset - nothing had changed other than an increased intensity of cycling. I flexed my company BUPA account and was soon working with a local sports physiotherapist who did a lot of assessment and manipulation as well as prescribing various exercises and stretches. All fixed within a few weeks and currently still fixed.

All fixed within a few weeks and currently still fixed.

indeed , when i phoned to doc they did offer an over the phone consult with the physio which i declined as when i had back problems they didnt tell me anything i didnt know anyway

That's the nature of wear and tear unfortunately, can come and go depending on level of inflammation in joint

yesterday i did zwift climbing route including alpe zwift so a good 1 hour 20 mins the another 40 mins session later on and then knees ok , cycling doesnt really hurt it but general walking/ work does

Not unusual, weight bearing vs. no impact. Wait and see what the X-ray shows

As others have said cycling isn't generally weight-bearing. My knee is OK when I am cycling, but when I get off the bike to go into the cafe I am hobbling.
 
I agree with the posts regarding seeing a practitioner. Ask your GP for a referral to either Physiotherapy or Podiatry.
I'm a Podiatrist - although I have not specialised in Biomechanics.
Sometimes tight muscles or muscle groups can cause knee pain. Tight quads can cause the patella to be moving too firmly over the knee joint. Or a tightness/weakness on one side of a muscle group may cause the patella to not run quite centrally through it's usual proper path, but instead be pulled out of alignment.
The above examples are just random scenarios, so don't take any actions based on them. Get referred to a specialist to try and nip your symptoms in the bud.

Second visit to the physio, reckons the 1 st one misdiagnosed and gave completely the wrong rehab.
I gave some degeneration of the cartilage and very weak medial quads
